After 30 days, reintroduce tools one at a time, with explicit rules about when and how you use them. Rules like these transform a habitual behaviour into a deliberate one — and deliberate use is typically far more satisfying than habitual use, because the value is actually received rather than passively absorbed.

Delete social media apps from your phone. Keep the accounts; access them only via a browser on a computer. This single change — removing the frictionless mobile access — reduces usage by 60–80% for most people within a week, with no loss of the genuine value these platforms provide. The friction is the feature.

Redesigning Your Phone

The smartphone is the primary vector for attention extraction, because it is always present and provides immediate access to dopaminergic applications with zero friction. A few structural changes produce significant results without requiring ongoing willpower:

  • Remove all social media, news, and entertainment apps. Keep tools that serve a clear functional purpose: maps, transport, banking, communication with specific people. Everything else can be accessed via browser when deliberately chosen.

  • Turn off all notifications except calls and direct messages from known contacts. Everything else can wait. The tyranny of notifications is almost entirely self-imposed; the default settings on most apps maximise notifications to drive engagement, not to serve the user.
  • Charge the phone outside the bedroom. Phone-free bedrooms improve sleep quality (the light, sounds, and cognitive activation all interfere with sleep initiation and quality) and eliminate the habitual first-thing-in-the-morning and last-thing-at-night phone check that frames the entire day around the device.
